Posture when sitting at a desk: the setup and the drift
Correct posture at a desk is a range you keep returning to, not a single position you hold. Feet flat, hips back in the chair, forearms supported near desk height, and — the part that slips — your head stacked over your shoulders rather than pushed toward the screen. Most of that is decided by equipment before you sit down. OSHA's computer workstation guidance puts the monitor 20 to 40 inches (50 to 100 cm) from your eyes, with the top of the screen at or slightly below eye level and the center of the screen 15 to 20 degrees below horizontal eye level. ANSI/HFES 100-2007, the US national ergonomics standard, calls for a work surface adjustable between 50 and 72 cm so your elbows land close to desk height. Set those once and neutral stops being effortful. The other half of the problem is drift: whatever the desk looks like, your head creeps forward as the day goes on.
What is correct posture for sitting at a desk?
There is no single correct angle, and anyone selling you one number for every body is guessing. What the ergonomics standards actually describe is a neutral range — joints near the middle of their travel, weight carried by bone and chair rather than held up by muscle.
In practice that means hips pushed back into the seat instead of perched on the front edge, feet flat on the floor or a footrest, forearms roughly level with the desk, and shoulders resting down rather than creeping toward the keyboard.
The head is the piece people get wrong, because it is the piece that moves without asking. Stacked over the shoulders it costs almost nothing to carry. Pushed forward toward a screen it becomes a lever.
- Feet — flat and supported, thighs roughly parallel to the floor
- Hips — back against the seat back, not on the front third of the chair
- Forearms — close to desk height, elbows near your sides
- Head — over the shoulders, not reaching toward the monitor
- Screen — straight ahead, so nothing about the setup asks you to lean
Where should the monitor go?
Screen position decides head position, so this is the setting with the highest return. OSHA's computer workstations guidance for monitors gives a preferred eye-to-screen distance of 20 to 40 inches (50 to 100 cm), measured to the front of the display.
The same OSHA guidance puts the top of the monitor at or slightly below eye level, with the center of the screen 15 to 20 degrees below horizontal eye level, and says the downward viewing angle across the whole screen should never exceed 60 degrees. It also asks that the monitor sit directly in front of you and no more than 35 degrees to either side, so your head is not quietly rotated for eight hours.
ANSI/HFES 100-2007 lands in the same territory: a minimum design viewing distance of 40 cm, 50 cm as the standard's own default configuration, and cited research showing most users actually prefer 75 to 83 cm once they can choose.
A laptop on a bare desk fails all of those figures at once, because screen and keyboard are bolted together. A stand plus an external keyboard is the cheapest fix there is.
How high should a desk be for good posture?
The honest answer is that one height cannot fit everyone, which is why the standard specifies a range rather than a number. ANSI/HFES 100-2007 calls for a seated work surface adjustable between 50 and 72 cm (19.7 to 28.3 inches) at the front edge nearest the operator, derived from 95th-percentile female hip breadth and knee height data.
The same standard sets a minimum work surface width of 70 cm (27.6 inches), with enough depth to allow a viewing distance of at least 50 cm while the monitor sits 15 to 25 degrees below eye level. Depth matters more than most people assume, because a shallow desk forces the screen closer and the head forward.
If your desk is a fixed slab, as most are, the adjustment moves to the chair. Raise the seat until your forearms meet the desk without shrugging, then put something solid under your feet so your thighs are still supported. A too-low chair is the usual reason someone rounds forward within minutes of sitting down.
Why does good posture collapse twenty minutes after you fix it?
Because posture is not a decision you make once, it is a position you stop supervising the moment work gets interesting. Nothing tells you it has changed. There is no sensation attached to your head being two inches further forward than it was at 9am.
The mechanics are why that matters. A finite-element model published by Hansraj in Surgical Technology International (2014) puts the head at 10 to 12 lbs in a neutral position, with the effective load on the neck rising to 27 lbs at 15 degrees of forward tilt, 40 lbs at 30 degrees, 49 lbs at 45 degrees and 60 lbs at 60 degrees.
Multiply that by how much of a working day is spent in a chair. U.S. Bureau of Labor Statistics data published in February 2026 found workers spent 44.9 percent of the workday sitting in 2025 — and for software developers, 97.1 percent of it.
So the setup is the easy half. The recurring half is noticing, and noticing is exactly what an absorbed brain is bad at.
How do you fix posture while sitting at a desk?
Do the equipment once, properly, with a tape measure rather than by feel — screen distance, screen height, desk and chair height. That part is a Saturday afternoon and then it is done, and it removes the reasons your body had for leaning in.
Then build a cue for the part that comes back. Attaching a reset to something that already happens — joining a call, a build running, standing up for water — works better than resolving to sit better, because it does not rely on you remembering. Timers are the common approach and the weakest one. A reminder every 20 minutes fires whether or not anything has gone wrong, which is why most people mute it by Wednesday. A cue that only arrives when your head has actually dropped keeps meaning something — an app that vibrates when you slouch covers how that is measured.

Do posture gadgets and apps help at a desk?
They solve the noticing problem, not the setup problem. The wearable category is best represented by the Upright GO S, a movement-sensor clip worn on the upper back, listed at $59.00 — marked down from $79.95 — on the manufacturer's own store.
The software category skips the extra hardware by reading motion sensors already in your headphones. How do you sit at a desk all day without thinking about it?
By making neutral the path of least resistance, then adding one signal for when you leave it anyway. Everything below is a one-time change except the last item.
Worth knowing before you rely on any ear-based tracker, ours included: Stature reads head position, not the lower back — it catches forward head drift, not slumping in the chair.
Which is fine, as long as you know it. Forward head drift is the failure a desk setup cannot prevent and you cannot feel. The lower back is the chair's job, and standing up now and then.
